There's a reason our name has the word tire in it. The tire flip is the most honest full-body lift we know: legs, hips, back, grip, and lungs all have to show up at the same time, and the tire doesn't care how your day went. Coaches who work with strongman athletes know the tire flip's two signature injuries: a strained lower back from treating the tire like a stiff-legged deadlift, and a torn distal biceps tendon from trying to curl a few hundred pounds of rubber off the grass. Both come from the same mistake — lifting the tire up instead of driving through it. And both are almost entirely avoidable with a better setup and a smarter choice of tire.

Why a 300-Pound Tire Isn't a 300-Pound Lift
Start with the physics, because it changes how you approach the tire. When a tire lies flat and you lift one edge, the far edge stays on the ground and acts as a hinge. The ground carries part of the weight. For a reasonably uniform tire, the force you need to break it off the grass is roughly half its total weight. A 300-pound tractor tire asks you to move something closer to 150 pounds — but through an awkward range, from a deep position, with no bar to hold.
That awkwardness is the point. A barbell deadlift travels straight up, close to your body, from a fixed grip. The tire forces the load to move up and forward in an arc, so your hips, knees, and ankles have to extend together and then transfer that force horizontally into the tread. Coaches call that simultaneous hip-knee-ankle drive triple extension — the same pattern behind a vertical jump, a sprint start, a football block, or shoving a stalled wheelbarrow over a curb. It's why the flip carries over to real-world power so well.
It also explains the conditioning hit. Every flip is a few seconds of maximal-intent effort that recruits most of the muscle in your body, followed by a short walk and a reset. String six to ten of those together and your heart rate climbs fast, even though no single rep is a true max lift. That combination — heavy enough to demand force, light enough to repeat — is what makes the tire such an efficient tool for busy adults who can only train three days a week.
The Four Phases of a Clean Tire Flip
Phase one is the setup. Stand facing the tire with your feet about shoulder-width apart and your toes roughly a foot back from the tread. Squat down — hips lower than a deadlift, higher than a full squat — and put your chest and the front of your shoulders against the tire. Slide your fingers under the tread with palms facing up, hands about shoulder-width apart. Your arms are straight, your back is flat, and your shins angle toward the tire. If your hips are up near your shoulders, you're about to deadlift it, and that's the version that hurts backs.
Phase two is the drive. Take a big breath into your belly and brace like you're about to get hit — we break down how to brace and breathe under load in detail — then push your chest forward and up into the tire at roughly a 45-degree angle. Think of leaning into a car you're pushing, not lifting a box off the floor. Your legs do the work. Your arms stay straight; they are hooks connecting you to the tire, not engines. The tire should come off the ground because your whole body moved forward into it.
Phase three is the knee and the hand switch. As the tire rises past your thighs, it briefly loses momentum. Step in and drive a knee or thigh into the tread to keep it moving, and in the same motion flip your hands over so your palms face the tire — the grip changes from lifting to pushing. This handoff is where most beginners stall, and the fix is almost always more leg drive in phase two, not more arm strength in phase three.
Phase four is the push. With the tire near vertical, step toward it and press it over with extended arms, like a hard push press aimed forward. Let it fall. Don't chase it, don't try to catch it if it rocks back, and never flip toward another person. Walk around, reset your feet, rebrace, and treat the next rep as a brand-new lift.
The Three Mistakes Behind Almost Every Tire-Flip Injury
Mistake one is the stiff-legged pull. When the hips shoot up and the legs straighten before the tire moves, the lower back becomes the prime mover of a heavy, forward-reaching load — the position the spine tolerates worst. If your back is barking after flips, film a rep from the side; you'll usually see the hips rising faster than the shoulders. Mistake two is the curl. When the legs don't generate enough speed, people instinctively bend their elbows and try to pull the tire up with a palms-up grip. That loads the distal biceps tendon — the thick cord connecting the biceps to the forearm just below the elbow — suddenly and heavily in its most vulnerable position. Distal biceps ruptures are a well-documented strongman injury, and they often require surgical repair. Tendons also adapt more slowly than muscle, which is why a strong-looking newer lifter can carry the most risk; we cover that lag in why tendons need more time than muscle. The rule is non-negotiable: if the tire won't move with straight arms, it's the wrong tire today.
Mistake three is the wrong tire on the wrong ground. A tire that's too heavy turns every rep into a grind, and grinding is where form breaks. A worn tire with exposed steel belts can slice your hands. And in Hawaii, rain adds a hazard people forget: water pools inside the sidewall, adds weight, and sloshes mid-flip, shifting the load unpredictably. How to Pick Your Starting Tire (and What to Do Without One)
Choose a tire you can flip for five crisp reps with straight arms and a fast hand switch — not the heaviest one you can budge. For many adults new to strength training, that's somewhere in the 150- to 250-pound range; experienced lifters may start in the 300s, and competition strongman tires run far heavier. The number matters less than the speed. If a rep takes longer than about three seconds from ground to vertical, drop down a tire.
Warm up before the first flip. Cold hamstrings and a sleepy nervous system are a poor match for a maximal-intent hip drive. A Four-Week Tire Flip Plan for Beginners
Week one is technique. Two sessions, at least 48 hours apart, of four sets of three flips on a light tire with a full 90 seconds of rest between sets. End every set while the reps are still fast. You're grooving the low setup, the forward drive, and the hand switch until they happen without thinking. Film a rep or have a coach watch — the fastest improvements come from fixing hip height and chest position.
Week two is volume. Keep the same tire and build to five sets of four flips, trimming rest to about 75 seconds. If the last rep of every set still looks like the first, you're ready to progress. If the final reps slow down or your elbows start bending, stay here another week. That's not failure; that's your tendons asking for time.
Week three changes one variable — tire weight or conditioning density, never both. Option A: move up to the next tire for four sets of three with generous rest. Option B: stay on your tire and run an every-minute-on-the-minute block of three flips at the top of each minute for eight minutes, resting for whatever time is left.
Week four blends the two. Open with a strength block of three sets of two or three flips on the heavier tire, then finish with a short conditioning piece on your lighter tire, such as six flips for distance with an easy walk back between rounds.
